17 Easy High Protein Meal Ideas For Weight Loss
High protein is only half the job. Plenty of "high protein" meals carry enough calories to stall your fat loss, so every meal below is built to be high protein and low calorie at the same time.
You get five breakfasts, ten lunches and dinners, and two grab-and-go snacks. Each one has the exact ingredients plus calories, protein, fiber, and its protein to calorie ratio, so you can compare them side by side. Read to the end, because there's one way to eat straight off this list and still not lose a pound.
The Standard Every Meal Clears
At least 10 grams of protein for every 100 calories
That number is the protein to calorie ratio (PCR). Anything at 10 or higher counts as a lean choice. The quick way to check any food: knock a zero off the calories. The grams of protein should be at least that number.
Meals 1 to 5
Breakfast
Every breakfast here follows the same pattern: a lean protein, something fibrous next to it, and any fat kept to a measured portion.
Egg Whites & Berries
- 1 cup liquid egg whites
- 1 cup berries (blueberries, raspberries, or blackberries)
Why it works: Why egg whites instead of whole eggs? A whole egg is about 70 calories with 6 grams of protein, so it misses the 10:1 line. Eggs are healthy. They just aren't the most efficient pick when you're in a deficit.
Greek Yogurt Protein Bowl
- 200 g nonfat Greek yogurt
- 1 scoop protein powder (whatever you like best)
- 1 cup berries
Why it works: It has to be nonfat. Moving up to 2% or whole milk yogurt adds calories without adding protein, which drags the ratio down.
Protein Overnight Oats
- ½ cup rolled oats
- 1 scoop protein powder
- 1 cup milk (see the three versions below)
- 1 tsp chia seeds
Same oats, same scoop. Only the milk changes:
Fairlife is basically skim milk with extra protein. Skim is fine. Almond works if you're dairy-free.
Why it works: Keep the chia to a teaspoon. It's great for fiber but mostly fat. A teaspoon of honey or maple syrup is fine, but it pushes the almond milk version under 10:1.
Cottage Cheese & Berries
- 1 cup 1% cottage cheese
- 1 cup berries
Why it works: Switch to nonfat cottage cheese and you cut calories and add protein at the same time. The ratio only gets better.
Egg White Veggie Scramble with Toast
- 1 cup liquid egg whites
- ½ cup diced peppers and onion
- 1 cup spinach
- 1 slice whole wheat toast
- ¼ avocado
Why it works: A quarter of an avocado, not half and not the whole thing. Fat carries 9 calories per gram versus 4 for protein and carbs, so fat portions are where calories sneak in.
Meals 6 to 15
Lunch & Dinner
Build the plate in two steps. Start with a protein from the lean list, then fill the rest with high volume foods: vegetables, fruit, and anything fibrous that takes up a lot of room in your stomach for very few calories.
The Lean List
- Chicken breast
- Turkey breast
- 93/7 or leaner ground beef
- Sirloin
- Eye of round
- Flank steak
- Cod
- Tilapia
- Shrimp
- Tuna in water
Grilled Chicken Salad
- 5 oz grilled chicken breast
- 3 cups romaine
- 1 cup cherry tomatoes
- 1 cup cucumber
- ½ cup corn
- Dressing: 1 tsp olive oil + 1 tbsp balsamic
Why it works: This is what a filled plate looks like: a palm of lean protein and a mountain of food that takes up room in your stomach for very few calories.
Shrimp Stir-Fry over Cauliflower Rice
- 8 oz shrimp
- 2 cups cauliflower rice
- 1 cup broccoli
- 1 cup sliced bell pepper
- 1 tbsp soy sauce
- 1 tsp sesame oil
Why it works: The highest protein to calorie ratio of any lunch or dinner on this list.
Turkey Taco Bowl
- 5 oz 99% lean ground turkey
- ½ cup black beans
- ½ cup salsa
- 2 cups shredded lettuce
- ¼ cup corn
- 1 corn tortilla, cut into strips
Why it works: Tied for the most fiber on the list, which is a big part of why it keeps you full.
Chicken, Baked Potato & Green Beans
- 6 oz chicken breast
- 1 medium baked potato
- 1 cup green beans
- 2 tbsp nonfat Greek yogurt (in place of sour cream)
Why it works: Breast, not thigh. Six ounces of breast is about 280 calories for 53 grams of protein. Skinless thigh is about 350 calories for 44 grams. Put thighs on this plate and the whole meal drops to roughly 9:1.
Beef Burrito Bowl over Cauliflower Rice
- 8 oz 93/7 ground beef
- 2 cups cauliflower rice
- 1 cup peppers and onion
- ½ cup salsa
Why it works: Make the same bowl with 80/20 beef and it jumps to about 730 calories at a 6:1 ratio. How lean the meat is decides whether this is a weight loss meal or a weight gain meal.
Baked Cod, Sweet Potato & Asparagus
- 8 oz baked cod
- 1 large baked sweet potato
- 1 cup asparagus
- 1 tsp olive oil
Why it works: Stick with white fish like cod or tilapia. Salmon is very healthy, but it's fattier, and swapping it in drops this plate to about 8:1.
Turkey Meatballs with Whole Wheat Pasta
- 6 oz 99% lean ground turkey, rolled into meatballs
- 1 cup cooked whole wheat pasta
- ½ cup marinara
- 1 cup zucchini
Why it works: Yes, pasta fits. The portion is measured and the protein is lean.
Sirloin, Baked Potato & Broccoli
- 8 oz sirloin, excess fat trimmed
- 1 medium baked potato
- 1 cup broccoli
- 2 tbsp nonfat Greek yogurt (in place of sour cream)
Why it works: Meat and potatoes works fine. What breaks it is a fatty cut like ribeye, or a potato loaded with butter, sour cream, and cheese.
Chicken, Rice & Broccoli
- 8 oz chicken breast
- 1 cup cooked white rice
- 1 cup broccoli
Why it works: The classic, but light on fiber. A cup of rice is 205 calories with under 1 gram of fiber, while a medium potato is 160 calories with 4 grams and fills you up more. It's an easy swap.
Tilapia Tacos with Black Beans & Slaw
- 8 oz tilapia
- 2 corn tortillas
- ½ cup black beans
- 1 cup cabbage slaw dressed with 2 tbsp nonfat Greek yogurt and a squeeze of lime
- ½ cup salsa
Why it works: Greek yogurt and lime does the job of a creamy slaw dressing for a fraction of the calories.

Snacks For When You're On The Go
Both are easy to pack and easy to find at gas stations and airports.
Fairlife Protein Shake
- 1 bottle (the 30 g protein version)
Why it works: Joey drinks Fairlife and has no affiliation with them. Any shake works if it passes the knock-off-a-zero test. You can find these at gas stations and airports.
Oikos 0% Greek Yogurt Cup
- 1 single-serve cup
Why it works: Single-serve cups beat a big tub. The portion is already set, they're easy to pack, and you can scan the barcode straight into your food tracker. No affiliation here either.
The Catch
You Can Eat Off This List and Still Not Lose Weight
Say you pick a 300 calorie breakfast, a 600 calorie lunch, and a 600 calorie dinner from this list. Every meal clears 10:1, so you land at about 1,500 calories with at least 150 grams of protein. That's an extremely lean day.
It's also still 1,500 calories. For a lot of people, especially smaller women, that may not be a deficit at all. Protein keeps you full and protects your muscle while you lose weight, but the number that decides whether the scale moves is your total calories compared with your total daily energy expenditure (TDEE). Eat under it and you lose weight. Eat at or over it and you won't, no matter how clean the meals are.
So use this list in the right order:
- Find your daily calorie number. Our free calculator runs the Mifflin-St Jeor equation, the standard for estimating TDEE, and gives you a deficit target in about 30 seconds.
- Build your day from this list so your meals land at or under that number.
- Track it. Packaged items like yogurt cups and protein shakes scan straight into any food tracker.
Because every meal here is built around the protein to calorie ratio, hitting your calorie number this way also covers your protein and gets you close on fiber.
What You'll Learn
- Every meal clears at least 10 g of protein per 100 calories
- Lean protein plus fibrous food, with fats kept to a measured portion
- Total calories still decide whether the scale moves
Joey's one on one clients don't do any of this math. He and his team set their numbers, and the coaching app has a built-in barcode scanner and saved favorite meals, so logging a day like the ones above takes a couple of taps.
